The short answer

Dumbbell back exercises are the 10 loaded movements in BackMaxx that use a pair or a single dumbbell: rows, shrugs, rear delt raises, carries and hinges. All 10 work at home and eight are beginner. They lead Traps, Lower Back, Rear Delts and Upper Back, and lead Lat Width not at all.

Ten exercises makes dumbbells the smallest of the four big equipment groups. What they lack in count they make up in access: all 10 are tagged for home as well as gym, which is true of no other loaded tool. The barbell list is gym-only in all 12 cases and every machine movement is gym-only too.

The difficulty spread is unusual as well. Eight beginner, two intermediate, zero advanced. There is no dumbbell movement in BackMaxx you have to earn.

Traps is the standout. Three of eight trap-leading exercises in the whole corpus are dumbbell, and one of them, Farmer Carry, is a 3 x 30–45s walk rather than a set of reps. Upper Traps respond to heavy simple loading and to time under tension more than rep count, and a carry is the purest version of that in the app.

The best rear delt work you can do at home

Two dumbbell movements lead Rear Delts, and both run at 3 x 12–15 with light weight: Rear Delt Fly hinged forward with soft elbows, and Bent-Over Rear Delt Raise leading with the pinkies.

That matters because the rear delts are the zone most people never train and the zone that most needs the opposite of heavy. Rear Delts want high frequency, strict form and more sets than you think — a description that fits a pair of light dumbbells better than any barbell in the corpus. Outside a gym, dumbbells and bands are the only loaded options that reach the zone at all.

One side at a time

Two dumbbell exercises carry Symmetry as a secondary zone, and they are the reason dumbbells belong in a program even when a barbell is available.

One-Arm Dumbbell Row loads one lat with your hips square and your torso braced against a bench, so the stronger side cannot quietly take over. Single-Leg Romanian Deadlift does the same for the hinge, and the stated cue is precise about the failure: reach the dumbbell toward the floor, not your toes, with hips square.

Where the dumbbell list stops

Two real limits, and one is bigger than it looks.

No vertical pull. Nothing on this list leads Lat Width. Two rows carry it as a secondary zone, but there is no way to hold a dumbbell overhead and pull down. Width needs a bar, a cable or a machine.

No Lower Traps, no Teres Major. Across all 10 movements, neither muscle is tagged once. Both are covered by cheap alternatives — prone raises on the floor for the first, wide-grip and straight-arm pulling for the second.

No advanced entry. Zero of the 10 are filed advanced. With a fixed pair of dumbbells you eventually run out of load, and progression becomes tempo and reps rather than weight.

How to build a dumbbell-only back session

Four slots, all beginner-accessible:

  1. Row. One-Arm Dumbbell Row 3 x 8–12 per side, hips square, no twisting. Dumbbell Bent Over Row if you would rather do both arms at once.
  2. Hinge. Dumbbell Romanian Deadlift 3 x 10–12, sliding the dumbbells down the thighs and stopping where the back wants to round.
  3. Rear delts. Rear Delt Fly 3 x 12–15, light, no swinging.
  4. Traps. Dumbbell Shrug 3 x 10–15, or a Farmer Carry for 3 x 30–45s if you want the harder version.

That covers four zones in about 25 minutes. To close the fifth, hang from something. Pull-up bar work is the missing half of a dumbbell home gym, and the two lists barely overlap — which is exactly why they pair well.
