The short answer

Upper Back exercises number 55 in BackMaxx, more than any other zone — but only 19 carry Upper Back as their primary target. Those 19 are the rows, the prone raises and the Scapular Push-up. The other 36 pass through the zone on the way to somewhere else, which is why the list is long and the choice is short.

Upper Back is tagged on 55 of the 77 exercises, more than any other zone. Nineteen have it as their primary target. The other 36 pass through on the way somewhere else.

Choose from the 19. They are the rows, the four prone raises and the Scapular Push-up — movements where the shoulder blades travel, rather than movements where the blades come along for the ride.

Thickness between the blades comes from rowing where you actually squeeze them together and pause. Retraction first, load second.

The eight cable entries earn their place for one reason: a cable holds tension through the part of the pull where a dumbbell has already gone slack.

The four raises almost nobody runs

Prone Y Raise, Prone T Raise, Reverse Snow Angel and Scapular Push-up need no equipment and no load, and they are the only movements here that take the blades through their full path under your own control.

Lower traps are almost never trained directly, and light prone work beats heavy rowing for them. Thumbs up on the Y, arms straight out on the T, and on the Reverse Snow Angel the hands hover from hip to overhead without touching down. Ten to fifteen reps, three sets, no weight.

How much of a session it owns

With Upper Back leading, the zone gets two of the main slots: one row, then a raise or a second row from another angle. Thirteen of its 55 entries also qualify as warm-up material, so the opener often comes from the same zone as the work — Band Pull-Apart, Scapular Push-up or Reverse Snow Angel before the first row.

Thirty-nine of the 55 are beginner-tier and seven are advanced. Progress here comes from adding a set and holding the squeeze longer, not from climbing to a harder movement.

Reading an Upper Back score

Zone scores run 0 to 100, and BackMaxx grades anything under 60 Lagging, 60 to 79 Developing, and 80 or above Strong. What the model reads in this zone is the mass between and above the shoulder blades and the ridge down the middle — thickness, not spread.

It is often the first zone to move, because rhomboid thickness shows in a photo sooner than lat width does. The upper-back thickness guide is the deeper read, and Thickness Block is four weeks of horizontal pulling with the rear delts picked up on the way.

Why do 55 of 77 exercises count as Upper Back exercises?

Because almost every back movement passes through the muscles between the shoulder blades. Nineteen carry Upper Back as their primary zone; the other 36 list it as a secondary. Filter to the 19 and the list stops being unmanageable.

Which row is best if the gym is busy?

Inverted Row at 3 × 8–12. It needs a bar or a table edge, scales by walking your feet in or out, and removes the load decision entirely. Pendlay Row is the opposite trade: a free platform and a bar you reset dead on the floor each rep.

How many Upper Back exercises belong in one session?

Two of the main slots when the zone leads, plus a warm-up drawn from the same list. A 30-minute session holds four main movements in total, so the other two go to whichever zones the scan ranked below this one.

Do the prone raises do anything without weight?

They are the only entries that move the shoulder blades through a full path with nothing loading them, which is exactly what the mid and lower trapezius respond to. Prone Y Raise, Prone T Raise and Reverse Snow Angel run 3 × 10–15 on the floor.
