Traps exercises

Twenty-one of the 77 exercises in BackMaxx touch Traps. Only five of them move real load, which tells you most of what you need to know about the zone.

The short answer

Traps exercises in BackMaxx number 21 — 8 with Traps as their primary zone and 13 as a secondary. Eleven are isolation work, five are hip hinges, three are hangs and one is a carry. Just five qualify as heavy compound lifts, and none of the 21 works one side at a time.

Only five of the 21 move real load

Twenty-one exercises touch Traps: eight with the zone as their primary target, thirteen as a secondary. By pattern that is eleven isolation movements, five hip hinges, three hangs, one carry and one mobility drill. Five qualify as heavy compound work, and not one of the 21 is unilateral.

That shape says how the zone gets built. Upper traps respond to heavy, simple loading and to time under tension more than to rep count. The useful question is not which movement, but how much weight you are holding and for how long.

Three shrugs, and the difference between them

MovementWhere the load hangsPrescription
Barbell ShrugOn a fixed bar in front of your thighs — the heaviest option here3 × 10–15
Dumbbell ShrugAt your sides, arms staying relaxed, shoulders straight up3 × 10–15
Kettlebell ShrugAt your sides, a full second held at the top, slow on the way down3 × 12–15
Farmer CarryNowhere. No rep at all — walk tall for 30 to 45 seconds3 × 30–45s

Shrug straight up toward your ears, pause, and never roll the shoulders. Farmer Carry is the odd entry and the most transferable one: the heaviest pair you own, held until standing tall gets difficult.

The thirteen that are not trap exercises

Deadlift, Sumo Deadlift, Trap Bar Deadlift, Rack Pull and Kettlebell Swing all carry Traps as a secondary tag. So do Dead Hang, Active Hang and Scapular Pull-up. None of them shortens the trapezius through a range; they load it while something else moves, which still counts.

If you already pull heavy twice a week, the traps are getting more work than the eight primary entries suggest, and one shrug or carry on top is enough. The barbell movements are where most of that quiet volume sits.

One heavy, one long

When Traps leads a plan, the zone takes two main slots: a shrug at a weight that makes ten reps hard, then a carry or a face pull. Face Pull and Banded Face Pull are the only entries that reach the upper traps, the mid and lower trapezius and the rear delts in one movement — rope pulled apart toward your ears, elbows high.

Seven of the 21 are gym-only and none is home-only, so a traps session travels well. Fourteen run in a bedroom with dumbbells, a kettlebell or a band.

What the Traps score is looking for

Zone scores run 0 to 100. For Traps the model reads the slope from the base of your neck out to each shoulder, and how high that line sits. It is frequently the zone that scores well before anything else does, because the frame around your neck is the part of a back that shows through a shirt.

Traps and Rear Delts are the two zones most people never train directly, which is why the three-week block pairs them. The traps guide covers what the number does as the slope fills in.

Frequently asked questions

Which shrug should you pick?

Barbell Shrug if you want the most weight, Dumbbell Shrug if you train at home, Kettlebell Shrug if you want the second-long hold at the top. All three run 10 to 15 reps for three sets, and the difference between them is where the load hangs, not what it trains.

Do deadlifts count as traps work?

They load the zone without shortening it. Deadlift, Sumo Deadlift, Trap Bar Deadlift and Rack Pull all carry Traps as a secondary tag because you hold the bar while your hips do the moving. Five of the 21 entries work that way.

How many Traps exercises belong in one session?

Two when the zone leads: one shrug, then a carry or a face pull. Adding a third rarely changes anything, since eleven of the 21 movements are isolation work aimed at the same slope.

Can Traps be trained at home?

Fourteen of the 21 run at home. Dumbbell Shrug, Kettlebell Shrug and Farmer Carry cover the heavy end with a single pair of weights, and Banded Face Pull covers the rest. No entry in this zone is home-only.

Which of these do you actually need?

BackMaxx scores six zones and eight muscles from one photo, then picks the movements that fix the lowest number — from the same 77-exercise library.
